On non training day should i still have a meal at what would be PWO time or should i spread these calories evenly through this day

non training days you replace the pwo with a meal
Yes, whole foods are always the best route. Dont get to wrapped up into shakes, imo.
so try and keep to the same calories and ratio`s even on non training days
