Ideally you want a liquid pwo meal first (simple carbs/pro) then a solid carb/pro meal about 1 to 1.5 hours later. Fat should be null in both meals.

What's with the tablespoon of sugar?

I typically use a 500ml grappe juice + 40 gr whey shake. That amounts about 85 gr fast absorbing carbs an 32 gr prot.
