Please help me build a good sustainable diet.

Guys, I need to get on a great diet prior to my next cycle. I have done only 1 cycle, but kinda messed that up due to diet as well as health issues. (see my history for details).

Here is what I am currently on (post PCT). I need help in improving this diet, with pointers on how to add stuff for bulking, as well as for maintaining what I currently have.

    These are my stats:
    201 pounds
    6'0"
    16% bf
6 years lifting, just finished first cycle

The goal is to be able to stay on a maintainance diet for the next 4 months, then get on my next cycle and go on a bulking diet. Also how do I compute the total calories I'm taking? Currently I just take a couple of breasts of chicken, or a handful of veggies, and so on, but no idea how many grams or calories.

One caveat (which I'm sure most guys have), I work 9-7, so I need something that I can quickly cook and in bulk on off days from the gym and/or weekends. Thanks!!

    Currently:
    -----------------------------------------
6:30 am (if I wake up early):
muscle milk or whey protein prior to intense cardio (boxing/fencing/etc)

    9:30 am (at work):
    6-8 scrambled eggs
1 medium cup oatmeal (Should I add this, I don't have this currently?)

    12:30 p.m. (lunch):
pasta (650 cals) + 1.5 or 2 breasts of chicken + steamed mixed veggies

4:30 p.m. fruit (what protein to add here?)

    6:30 p.m. whey/muscle milk + banana

    7:30-9 p.m. weights

    PWO creatine + immediate dinner
    9:30 p.m. dinner:
white rice (simple carbs only here)
    chicken/fish about 1 or 1.5 breasts
